That tingling feeling, the sudden energy burst, and the extra rep you thought was not going to be possible. Pre-workouts can be a handy supplement to get you the most out of your workout routine. That is, if they are made with the right ingredients at the correct doses.  In most pre-workout supplements, you’ll find names like L-citrulline, beta-alanine, betaine, and caffeine, to name a few. Some are backed by solid research, others are just marketing schemes, and many lie somewhere in between. In this article, we'll walk you through the most common pre-workout ingredients, what the science says, typical doses, and how to read a label so you don’t waste your money.

What Do Pre-Workout Ingredients Actually Do? 

Pre-workouts combine different compounds meant to help you get the most out of your training. Broadly, these ingredients aim to do one or more of these benefits:   

  • Boost energy and alertness
  • Improve blood flow
  • Support muscular endurance
  • Sharpen mental focus
  • Hydrate your cells during workouts. 

A good formula picks ingredients that match your goals and needs. However, a low-quality formula often throws in a bit of everything, assuming more is better or even artificially increases cost. 

But with supplements, that’s not always the case; the dose does matter. 

What Are the Main Types of Pre-Workout Ingredients?

Most pre-workout ingredients fall into a handful of categories based on their job:

L-Citrulline — Pumps and Blood Flow

L-citrulline is a nonessential amino acid that your body then converts into L-arginine, which then helps produce nitric oxide. More nitric oxide means wider blood vessels and improved blood flow, which is behind that satisfying muscle “pump”[1].

L-Citruline → L-Argnine → Nitric Oxide → Improved Blood Flow

But besides creating that “pump” feeling, improved blood flow can lead to more oxygen and essential nutrients delivered to your muscles during exercise. As a result, it might help boost endurance, reduce fatigue, and improve recovery time. 

You’ll usually see two forms in supplements: 

  • Pure L-citrulline 
  • Citrulline malate (citrulline that’s bound to malic acid)

Neither is better than the other. However, be careful when choosing citrulline malate supplements, since sometimes the ratio is off. The typical ratio should be 2:1 (citric acid:malate). 

Citrulline is generally taken 45-60 minutes before exercise, with a recommended dosage of 6-8 grams [2]

Beta-Alanine — Muscular Endurance

Beta-alanine is an amino acid and a building block of carnosine, which helps buffer hydrogen ions and limit the drop in muscle pH during high-intensity exercise. By raising carnosine levels, beta-alanine can delay fatigue during sustained or repeated high-intensity efforts [3].

Beta-Alanine → Carnosine → Buffer Acid Accumulation → Delays Fatigue  

Keep in mind that beta-alanine works through accumulation, not a single dose (just like creatine). Research suggests that 3-6 grams per day for at least 4 weeks can increase carnosine stores by 30-60% [3]. 

For that reason, its timing doesn’t matter, so it’s not really a “pre-workout” ingredient. However, adding it to your pre-workout stack can make it easier to remember to take daily.  

If you get that tingling sensation after taking beta-alanine, don't worry, it's completely normal. It's called paresthesia and while harmless, it can be uncomfortable. 

Betaine — Power and Performance

Betaine (sometimes listed as betaine anhydrous) is a compound you can naturally find in beets. It works as an osmolyte, meaning it helps cells retain water; as a result, it can help support power output and work capacity during training [4].  

The recommended dosage is around 2.5 grams of betaine per day, taken over several weeks. Some even recommend breaking it down into 2 doses per day. Just like beta-alanine, betaine appears to benefit from consistent daily use rather than a one-time dose. 

While the evidence is less promising than other supplements, such as caffeine and beta-alanine, it still appears that it may help improve body composition and lifting volume. 

Caffeine — Energy and Performance

Caffeine is probably the most popular ingredient in pre-workouts and is found in a large portion of supplements, and for a good reason. It has the strongest and most consistent scientific evidence. 

It may improve 

  • Increase alertness
  • Reduce your perception of effort
  • Reliably improve both endurance and high-intensity exercise performance [5]. 

It's benefits are so  profound, it's the primary ingredient which separates a stim pre-workout and non-stim pre-workout.

Studies recommend 3-6 mg per kilogram of body weight, taken 30-60 minutes before training. This means someone who weighs 70 kg should take roughly 210-420 mg.

Keep in mind that caffeine sensitivity varies between people, and more is not always better.Large doses might cause: 

  • Jitters
  • A racing heartbeat
  • An energy crash 

And, since caffeine can stay in your system for hours, taking it late during the day might have a negative effect on your sleep. Therefore, if you’re new to caffeine and stimulants, start with smaller doses to see how you react.

So, start low and see how you respond. 

Alpha-GPC— Focus and Cognitive Performance

Alpha-GPC (alpha-glycerylphosphorylcholine) is a choline source that may support acetylcholine production, a neurotransmitter linked to focus, memory, and muscle contraction. 

While the evidence isn't as strong as for other supplements, the rationale for including it in pre-workouts is to support those cognitive benefits [6]. Some early research also explores its potential to boost power output.

While it’s generally well tolerated, some preliminary research has raised questions about a possible link to cardiovascular risk. 

L-Theanine Focus Without More Stimulation

L-theanine is an amino acid that you can naturally find in tea. Evidence suggests it can help reduce stress and anxiety, especially in stressful situations. 

While it won’t provide energy on its own, it’s often paired with caffeine to help smooth out the caffeine experience [7]. When paired, it can produce a calmer, more focused state with fewer jitters, less of that wired feeling, and better concentration. 

That’s why you normally see a ratio of 1:2 with caffeine to L-theanine together. The recommended dosage is set at 100-400 mg daily

Nitrates — Nitric Oxide and Exercise Efficiency

Like citrulline, dietary nitrates can increase nitric oxide levels. However, they have very different pathways. Nitrates convert to nitrite and then to nitric oxide, which then improves blood flow and makes your muscles more efficient with oxygen during endurance [8]. 

Beetroot is the most common source, which is why you’ll see beetroot powder or juice in some of the pre-workout formulas. 

The recommended intake is 250-1,000 mg 2-3 hours before exercise, with the most common dosing being 350-500mg. Since nitrates can take longer to be absorbed, it’s best to consume them well before longer training sessions rather than moments before your workout. 

It should be noted this refers to actual nitrates, not sources such as beetroot powder.

Glycerol — Hydration and Muscle Pumps

Glycerol helps your body hold onto fluid, supporting hydration and plasma volume. That extra fluid can help maintain performance during prolonged exercise or in the heat [9].

Additionally, it may contribute to fuller, longer-lasting muscle pumps. Making it a great alternative for lifters who want that swollen look. For glycerol to work properly, it needs plenty of water and often electrolytes. So, make sure you stay properly hydrated. 

You’ll probably find it under several names, including glycerol powder and stabilized forms.

It's important to note that the recommended dose for endurance is 1-1.2 g per kg of body mass. 

However, most pre-workouts use just 2-4g per serving. There's no agreement on the dose to maximize "pump" in the gym, but many suggest 10-20g. 

Taurine — Performance and Hydration 

Taurine is a naturally occurring amino-sulfonic acid that’s involved in cellular fluid balance, muscle function, and cardiovascular health. Some research suggests it may positively affect endurance and power output [10]. However, studies are still mixed. 

Despite its common association with sports drinks, taurine is not a stimulant. It won’t give you that energy boost. In fact, it’s added because of its link to improved physical performance and muscle endurance. 

For performance, it’s typically taken 60-120 minutes before exercise, with a recommended intake of 1-2 grams per day (although it can go up to 6 grams). 

How to Choose Ingredients Based on Your Goal 

Not every workout calls for the same ingredient. That’s why it’s important to match your pre-workout to your goals, so you can skip the fluff and get what you actually need.

Morning lifters can go with caffeine and L-theanine base can help you get that energy boost to survive your morning workout. 

Night lifters should probably avoid any caffeinated pre-workouts as it can negatively affect your sleep.

Bodybuilders working on getting their “pump” might prioritize citrulline, nitrates, and glycerol. 

Endurance athletes may benefit from beta-alanine, caffeine, and nitrates. 

How to Read a Pre-Workout Supplement Label

A flashy label isn’t going to guarantee a good product. Here’s what you need to check before you buy:

  • Look at the dose, not just the ingredient: An ingredient only works if it’s in the correct amount. Seeing “L-citrulline” on the label means nothing if you’re getting less than 1 gram per serving. 

  • Watch out for proprietary blends: These list a group of ingredients under one total weight without telling you specific dosages. The problem is that this lack of transparency often hides underdosed key ingredients. For that reason, look for transparent labels that disclose every single dose. 

  • Check the serving size: Some products list impressive doses, that is, if you take 2-3 scoops. Make sure the serving size makes sense for what you normally consume. 

  • Add up the total caffeine per serving: This helps avoid overdoing it, especially if you drink other caffeinated beverages. 

  • Acute vs. cumulative ingredients: Caffeine and citrulline work the day you take them. But others, like beta-alanine and betaine, need consistent daily use over several weeks. So decide whether it’s best to take it with a pre-workout (if you take it daily) or as a standalone ingredient.  

  • Don’t judge a formula by the number of ingredients: A list of 5 well-dosed ingredients beats a label that has 30+ ingredients (all underdosed).

Because supplements aren’t tightly regulated, third-party testing provides independent proof that a product contains what it claims and nothing it shouldn’t.
